Shoulder Exercises for Archers: Build the Strength to Hold Longer and Shoot Truer

Every archer knows the feeling: halfway through a practice session your bow arm starts to drift, your draw shoulder burns, and your groups open up. The problem is not your technique — it is your shoulder strength. Building targeted shoulder strength is one of the highest-value things you can do off the range to improve your shooting on it.

Why Shoulder Strength Matters in Archery

Archery places two distinct demands on the shoulder complex. First, the bow arm must hold the bow steady against draw weight — often for several seconds per shot — while absorbing the limb’s recoil at release. Second, the draw shoulder must initiate and sustain the draw stroke, transition into back tension, and stay locked in position through the clicker or anchor point.

A weak bow-arm shoulder causes lateral drift and low shots. A fatiguing draw shoulder causes creep, punching the trigger, and loss of back tension in the final inches of draw. Both problems show up on the target face long before you consciously feel tired.

Strength training does not just add muscle — it extends the window in which you can maintain correct form. More strength means more reps before form breakdown, which means more quality practice time per session.

Key Muscles to Train

Anterior deltoid — lifts the bow arm into position and holds it at shoulder height. Often already dominant in archers; needs balancing, not just more loading.

Posterior deltoid and infraspinatus — stabilize the back of the draw shoulder during the draw stroke and resist internal rotation at full draw. These are frequently underdeveloped.

Serratus anterior — protracts and depresses the scapula, keeping the bow-arm shoulder from rising or shrugging. Critical for a consistent, low shoulder position on the bow side.

Rotator cuff (supraspinatus, teres minor, subscapularis) — collectively stabilize the humeral head in the socket. Weakness here leads to shoulder impingement under repeated draw loads.

The Core Shoulder Exercises for Archers

Band Pull-Aparts — Hold a light resistance band at shoulder width with arms extended in front of you. Pull the band apart until your arms are in a T, squeezing your rear deltoids and upper back. Return slowly. This directly trains the posterior deltoid and reinforces the scapular retraction pattern used in back-tension release. Do 3 sets of 20 reps. Use a band that lets you complete the set with control, not momentum.

Face Pulls — Attach a rope handle to a cable stack or resistance band at roughly face height. Pull toward your forehead with elbows flared high, finishing with external rotation so your hands end behind your ears. Face pulls train the posterior deltoid, rear rotator cuff, and the scapular muscles in one movement. Do 3 sets of 15 reps with a moderate load.

Lateral Raises — Stand with light dumbbells at your sides. Raise them to shoulder height with a slight forward angle, keeping your elbows slightly bent and leading with the elbows. Pause briefly at the top. Lateral raises build the medial deltoid, which helps sustain bow-arm height across a long session. Start with 3 sets of 12 reps. The weight should feel challenging by rep 10.

Scapular Push-Ups — Begin in a standard push-up position with arms fully locked. Without bending the elbows, let your chest sink toward the floor by allowing the shoulder blades to pinch together, then push back up by spreading the shoulder blades apart. This isolates the serratus anterior in a way almost nothing else does. Do 3 sets of 15 slow reps.

Dumbbell External Rotation — Lie on your side with your top elbow bent at 90 degrees, upper arm pinned to your side. Rotate the forearm upward like opening a door, then lower slowly. This directly targets the infraspinatus and teres minor — the two rotator cuff muscles most at risk in repetitive drawing. Do 3 sets of 15 reps per side with a very light dumbbell (3–8 lb is typically enough).

Sets, Reps, and Progression

Shoulder training for archery is about endurance and joint health as much as raw strength. Keep rep ranges in the 12–20 range for most movements. This builds the slow-twitch fiber endurance you need to hold form across 5 or 6 dozen arrows.

Progress gradually. Add one set or a small amount of resistance every one to two weeks. The goal is consistent, progressive overload — not dramatic weight jumps. Shoulder injuries in archery almost always come from doing too much too fast.

If you feel sharp or clicking pain during any exercise, stop. Dull muscle fatigue is normal. Joint discomfort is not.

How to Integrate Shoulder Training With Shooting

The simplest approach: do shoulder strength work on days you are not shooting, or at least not shooting a high volume. Shooting and lifting recruit the same muscles, and combining them in the same session without planning causes cumulative fatigue that degrades form.

A workable structure for a committed archer looks like this: two shoulder training sessions per week, separated by at least 48 hours, with shooting sessions on the days between. Give yourself one full rest day per week where neither shooting nor lifting stresses the shoulder complex.

In the 12 hours before a competition, skip all shoulder loading. Light dynamic warm-up movements are fine; loaded exercises are not.
