Archery looks like an upper-body sport. Arms draw the bow, shoulders hold it steady, fingers release the string. The core appears to be a passive observer. This is one of the most common misconceptions in the sport, and it costs archers accuracy they could otherwise have.
Your core is the platform everything else is built on. If that platform shifts, twists, or compresses during the shot, your upper-body mechanics — no matter how refined — cannot fully compensate. A strong, stable core locks your skeleton into consistent alignment shot after shot, reduces the fatigue that causes late-session form breakdown, and lets you absorb the bow’s recoil without letting it disrupt your follow-through.
How Core Stability Affects Shot Alignment
When you stand at full draw, your body is under rotational and lateral load simultaneously. The draw weight tries to rotate your torso toward the target. Your stance resists that rotation. The muscles managing that resistance — the obliques, transverse abdominis, and deep spinal stabilizers — are your core.
A weak core means more movement between the moment you settle into anchor and the moment the arrow leaves the bow. That movement is random, and random movement produces scattered groups. A stable core means that the only variables at the moment of release are the ones you are intentionally controlling.
Recoil management is the other major factor. The bow’s energy at release sends a brief jolt through your bow arm. A rigid, braced core channels that force straight back rather than allowing it to produce a side-to-side snap that pulls the bow off line just as the arrow is leaving the rest.
Plank Variations
Standard Plank — Forearms on the floor, body in a straight line from heels to crown. Brace the abs as if you are about to take a punch. Do not let the hips sag or pike. Hold for 30–60 seconds, rest, repeat for 3 sets. This builds baseline anterior core endurance — the foundation everything else is built on.
Side Plank — Stack your feet, support on one forearm, hips lifted off the floor. This targets the lateral stabilizers — the quadratus lumborum and obliques — that resist the lateral lean some archers develop under heavy draw weight. Hold 30–45 seconds per side, 3 sets each.
Plank with Reach — From a standard plank, slowly extend one arm forward, hold for two seconds, return, repeat with the other arm. This adds anti-rotation demand to the basic plank, forcing the core to resist the twist created by the asymmetrical load. Do 3 sets of 8 reaches per arm.
Pallof Press for Rotational Stability
The Pallof Press is one of the best exercises in existence for archery-specific core training. Attach a resistance band or cable to a post at chest height. Stand perpendicular to the anchor point, holding the handle at your chest with both hands. Press your hands straight out in front of you, hold for two seconds, then bring them back in. The band or cable is constantly trying to rotate you toward the anchor point, and your core must resist that rotation throughout the movement.
This directly mirrors the anti-rotation demand of holding a drawn bow at full draw. Do 3 sets of 10 reps per side. As you get stronger, increase the resistance or step further from the anchor point.
Dead Bugs
Dead bugs are deceptively challenging and extremely archery-relevant. Lie on your back with arms pointing at the ceiling and knees bent to 90 degrees, feet off the floor. Slowly lower your right arm overhead and extend your left leg toward the floor simultaneously, stopping just before they touch. Return to start, then repeat with the opposite arm and leg. Keep your lower back pressed into the floor the entire time — that spinal bracing is the whole point.
Dead bugs train the coordination between the deep spinal stabilizers and the limbs, which is exactly what happens when you raise the bow arm and draw simultaneously. Do 3 sets of 8 reps per side, moving slowly and with full control.
Hollow Body Holds
From a lying position, press your lower back into the floor, curl your shoulders slightly off the ground, and extend your legs to a low angle (higher angle is easier, lower is harder). Hold this position with the core fully braced. This builds the anterior chain strength and body awareness that keeps recurve archers especially from developing a backward lean that takes the bow out of vertical alignment. Start with 20-second holds and build toward 45 seconds over several weeks. Do 3 sets.
Programming Core Work for Archers
Core exercises can be done on nearly any day because they do not fatigue the draw-specific muscles (shoulders, back, arms) in the way that rowing and pressing movements do. A common approach is to add 10–15 minutes of core work at the end of every gym session, or as a standalone session on a light day.
A sample rotation across a week:
- Day 1: Plank (3 x 45 sec), Dead Bugs (3 x 8), Pallof Press (3 x 10 each side)
- Day 2: Side Plank (3 x 40 sec each), Hollow Body Hold (3 x 25 sec), Plank with Reach (3 x 8)
Avoid doing high-effort core work within four hours of a competitive shooting session. Your stabilizers need to be fresh to do their job effectively under match conditions.
